How to Use This Plan

Beginner increments (linear progression)

  • Squat / Deadlift — add 2.5 kg (5 lbs) per week
  • Bench Press / Overhead Press — add 1.25 kg (2.5 lbs) per week
  • Pull exercises (rows, pull-ups) — add 2.5 kg (5 lbs) per week

When to deload

Every 4–6 weeks, take a deload week at 50–60% of your working weight. This allows connective tissue and the CNS to recover. It won't set you back — it'll let you push harder the following week.

When progression stalls

If you miss reps on the planned weight, repeat the week rather than adding weight. If you miss twice in a row, take a small step back (5–10%) and rebuild. Stalls are normal after the beginner phase.

What is progressive overload?
Progressive overload is the gradual increase in training stress over time — most commonly by adding small amounts of weight each week. It's the foundational principle of strength training. Without progressive overload, your muscles adapt and stop growing stronger.
How much weight should I add each week?
For beginners: 2.5 kg per week on squats and deadlifts, 1.25 kg per week on bench and overhead press. For intermediate lifters: 2.5 kg per week on main lifts. For advanced lifters, weekly increases may not be realistic — monthly increments or wave loading are used instead.
What happens if I miss reps?
Repeat the week at the same weight rather than adding. If you miss reps two weeks in a row, take a small step back (reduce by 5–10%) and rebuild. This is called a reset and is a normal part of training — it's better than grinding with bad form or risking injury.
